How many calories do squats burn?

TL;DR

  • The direct burn is small — very roughly 0.3 to 0.5 calories per bodyweight squat, so 50 squats is only about 15 to 25 calories.
  • That is the wrong scoreboard. Squats are a strength move, and their real payoff is muscle, not the calories spent doing them.
  • More muscle raises your resting burn, so the benefit shows up all day, not just during the set.
  • Weight, effort, and tempo change the figure; weighted or non-stop circuits burn considerably more than slow bodyweight reps.

If you are doing squats to torch calories on the spot, the numbers will disappoint you — and that is fine, because it is the wrong thing to measure. Squats earn their keep somewhere the calorie counter on a set cannot see.

The on-the-spot number

A bodyweight squat is a brief movement, so the direct energy cost is modest: very roughly 0.3 to 0.5 calories per rep for an average adult. That puts a set of 50 squats at around 15 to 25 calories. Do a few hundred across a session and you might reach 80 to 150 calories, depending on your weight and how hard you push. Exercise scientists rate general calisthenics anywhere from moderate to vigorous depending on effort, and the Compendium of Physical Activities lists those energy costs — the harder and more continuous the work, the higher it climbs.

Why the real payoff is muscle

Judging squats by their in-the-moment burn is like judging a savings account by the coins in your pocket. The point of resistance work is that it builds and preserves muscle, and muscle is metabolically active tissue — it costs energy to maintain around the clock. A body with more muscle burns a little more at rest every day, and reviews of training studies find resistance work nudges resting metabolism up where cardio alone does not — which adds up to far more over a month than the calories any single set spends.

There is also a modest afterburn: your body keeps working to recover for a while once a hard set ends. It is real but small, so treat it as a bonus rather than the main event.

What changes the number

  • Load. Adding a barbell or dumbbells raises the cost of every rep well above a bodyweight squat.
  • Effort and rest. Non-stop squats in a circuit burn much more per minute than slow reps with long rests between sets.
  • Body weight. As with any movement, more mass means more energy to move it.

Bodyweight vs weighted squats

Load changes the picture. Bodyweight squats are light cardio-plus-strength and burn modestly in the moment. Add a barbell or dumbbells and each rep costs more energy, your heart rate climbs higher between sets, and — more importantly — the muscle-building stimulus grows. So a weighted session burns somewhat more during the workout and, over time, builds more of the lean tissue that raises your resting burn. If fat loss is the goal, progressively adding load beats simply doing endless bodyweight reps.

How to actually use squats for fat loss

Chasing the calories burned during squats is the wrong lens. The real value is what they do to your body over weeks: build and preserve muscle, which resistance training nudges resting metabolism up to support, and give a modest afterburn as your body recovers. Use them as part of a proper resistance routine — a few challenging sets a couple of times a week, progressing the load — sitting on top of a calorie deficit driven by your eating. The squats build the engine; the deficit is what actually burns the fat.
