Every calorie target starts with one honest question: how much energy does your body actually use in a day? Get that number wrong and everything downstream is guesswork — the deficit that never moves the scale, the "healthy" target that leaves you starving by 4 p.m. Two figures answer the question, and people mix them up constantly. Here is what each one means and how to turn them into a number you can eat to.
BMR: the cost of simply existing
Your basal metabolic rate is the energy your body would burn if you spent the entire day lying still and awake. It covers the work you never think about: your heart beating, your lungs moving, your brain running, your cells repairing themselves. For most adults this quiet background cost is the single largest slice of daily energy use, often around 60 to 70 percent of the total.
BMR scales with your size and drifts with age. More body mass means more tissue to keep running, so it costs more energy. As you get older the figure gradually eases down. It is a floor, not a target: dropping your daily intake below your BMR for long stretches is how people stall out and feel wrecked.
TDEE: the cost of living your day
Your total daily energy expenditure is BMR plus everything else. Three things sit on top of the basal cost:
- The energy you spend digesting and processing food — a small but real tax on every meal.
- Deliberate exercise: a run, a lifting session, a long bike ride.
- All the incidental movement in between — walking to the station, carrying groceries, fidgeting, standing. This last bucket is bigger than most people expect and varies wildly from one person to the next — between two people of similar size, everyday movement alone can differ by hundreds of calories a day.
Because those additions depend on how you live, two people with an identical BMR can have very different TDEEs. A desk worker who drives everywhere and a nurse on their feet for twelve hours are running different machines by dinnertime.
The math behind the number
You do not measure BMR at home — that needs a lab. Instead, a well-tested formula estimates it from four inputs. The one most dietitians reach for is the Mifflin-St Jeor equation — the formula that came out most accurate when researchers compared the common predictors — which works in metric units:
BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age (years) + s
The last term, s, is +5 for men and −161 for women. That single offset accounts for average differences in body composition.
To get from BMR to TDEE, you multiply by an activity factor that matches how much you move in a typical week:

A worked example
Take a 30-year-old woman who is 165 cm tall and weighs 68 kg, and exercises lightly a couple of times a week.
- BMR = 10 × 68 + 6.25 × 165 − 5 × 30 − 161 = 1,400 kcal
- TDEE = 1,400 × 1.375 (lightly active) ≈ 1,925 kcal
So her body burns about 1,400 calories just existing, and roughly 1,925 living a normal light-activity day. Those two numbers frame every decision that follows.
Turning it into a target
Once you know your TDEE, the plan is simple arithmetic:
- Maintain your weight by eating around your TDEE.
- Lose weight by eating below it. A daily shortfall of about 500 kcal tends to work out near half a kilo a week for many people — a pace that is steady without being miserable.
- Gain by eating above it, usually a modest 250 to 500 kcal surplus if the goal is muscle rather than just weight.
One guardrail worth repeating: keep your intake at or above your BMR in the example, around 1,400. Cutting far below the floor for weeks on end backfires more often than it helps. And treat every figure here as a starting estimate. Formulas hit the average, not you specifically, so the real test is what the scale and the mirror do over two or three weeks. Adjust from there.
Why the number is an estimate, not a promise
Even the best equation is a population average applied to an individual, so treat your TDEE as a well-educated starting point rather than a fixed fact. The Mifflin-St Jeor formula lands within about 10% of measured metabolic rate for most people — impressive, but 10% of a 2,000-calorie day is still 200 calories in either direction. Two things the formula cannot see explain much of that gap: your day-to-day incidental movement, which varies enormously from one person to the next, and individual quirks of metabolism and body composition. The fix is simple: use the estimate to set a starting target, then let two to three weeks of real weight data tell you whether it is right for you, and adjust from there.
When to recalculate
Your TDEE is not a set-and-forget figure, because the inputs change. It is worth recalculating when:
- Your weight shifts noticeably — every few kilograms up or down moves the number, which is why a deficit set months ago can quietly stop working.
- Your activity level changes — a new job, a training block, or an injury can push you between activity brackets.
- Progress stalls for a couple of weeks despite consistent logging — often a sign the old number no longer matches the current you.
Recalculating takes seconds and keeps your target honest, so the arithmetic keeps matching the body doing the burning.
